Tennis & Pickleball Prep: Hip & Leg Stretches for Seasonal Athletes

Spring and summer bring more opportunities to get outside—walking in the park, playing with grandkids, gardening, or even joining in a friendly game of pickleball or tennis , But if you’re like many older adults, stiffness in your hips and legs can make movement harder and even increase your risk of falls or injury.

Taking 10–15 minutes to stretch your lower body before activity isn’t just about comfort—it’s about safety, independence, and keeping your body strong for the things you enjoy.

Essential hip and leg stretches for seniors to stay active and injury-free, with tips for tennis and pickleball prep from Natural Fit Therapy.

Why Hips and Legs Matter for Seniors

Your hips and legs do more than power you through a game. They’re the foundation for everyday activities—getting in and out of a chair, climbing stairs, walking safely, or catching yourself if you stumble.

As we age, muscles naturally lose flexibility and strength, which can lead to:

  • More stiffness and soreness
  • Higher risk of hip or knee pain
  • Difficulty with balance
  • Increased risk of falls

The good news? Regular stretching and gentle strengthening can keep your joints moving freely, support your balance, and help you stay active without fear of injury.

Gentle Stretches to Keep You Moving

Here are some of my go-to stretches for older adults. They’re safe, effective, and don’t require fancy equipment.

1. Seated Hamstring Stretch
Sit on the edge of a sturdy chair. Extend one leg out straight with your heel on the floor. Lean forward slightly from your hips until you feel a gentle stretch in the back of your thigh. Hold for 15–20 seconds, then switch sides.

2. Standing Calf Stretch
Stand facing a wall, place your hands on it for support, and step one foot back. Keep the back heel on the ground and bend your front knee until you feel a stretch in your calf. Hold for 15–20 seconds per leg.

3. Gentle Hip Marches
Sit tall in a chair and slowly lift one knee toward your chest, then lower it back down. Alternate legs for 10–12 repetitions. This keeps your hips loose and strengthens your core for stability.

4. Side-to-Side Weight Shifts
Stand with feet hip-width apart and gently shift your weight to one side, then the other. This helps with balance and strengthens your legs for everyday movements.

5. Ankle Circles
While seated, lift one foot slightly off the floor and slowly make circles with your ankle in one direction, then the other. This helps with ankle flexibility and reduces stiffness.

Extra Tips for Seniors

  • Warm up first: Start with a short walk around the house or yard to get blood flowing.
  • Stretch after activity: Cool down with slower, static stretches to relax muscles.
  • Make it routine: Gentle stretching a few times a week maintains flexibility and independence.
  • Listen to your body: Stretches should feel good, not painful.
